My plan
One tool. One trigger. One change. One person.
Three levers, in order
Burnout is the bucket overflowing.
A 5am cold plunge on an overflowing bucket is just another stressor.
Close the stress cycle
Spend the fuel, then signal safety.
Squeeze everything for eight seconds. Let go on a long exhale. Repeat twice.
Two inhales through the nose. One long exhale through the mouth.
Note: Holds uncomfortable? Skip them. Five too long? Use four.
1. Name it. Rate it 0–10. 2. Tap the side of the hand. 3. Tap the eight points. 4. Rate it again.
Worry at a set time, never in bed / Name the feeling in one word / Talk to yourself by name
At the chair
Your next posture is your best posture.
Head forward / Bent wrist / Pinch grip / Weight in one hip.
Chin tucked, patient up / Wrist straight / Hand relaxed between ties / Weight even.
Sharp pliers. Neutral wrist. Let go between ties.
Shift your weight. Sit for anything longer than a check.
Chair up, head turned to you. Let loupes do the leaning.
Spread out bonds. Rotate assistants between tasks.
Every 90 minutes. About 5 minutes, in scrubs.

Arms straight, pull the band to your chest, shoulders down.

Head straight back. A double chin, not a nod.

Elbows at shoulder height, draw them back and down.

Hand on head, nose toward the opposite armpit. Don't pull.

Arm long, palm up, draw the fingers back. Then palm down.

Half-kneel, tuck the tailbone, squeeze the back glute.
Every ninety minutes. All moves work seated too.
Train for dentistry at home
Your band, 2–3 times a week.

Band around both feet. Elbows high, rotate the hands back.

Band on wrists, forearms on the wall. Press out and slide up into a V.

Band across your hips, ends pinned under your hands. Drive through your heels, squeeze at the top.

Band anchored at chest height beside you. Press straight out, hold two breaths.
Stop two reps short of failure. Shoulders down, away from your ears.
Safety: Latex-free band. Check it for nicks. Never wrap it around your fingers. Skip any move that causes shoulder pain.
Clocks and sleep
Morning light, first hour / Coffee 90 min after waking / Last drink 3 hours before bed / No screens the last hour
Book hard cases in school hours / Break before the after-school rush / Sigh on the walk between chairs / Break before you're tired
Waking is normal. Don't check the time. Eye mask, yoga nidra, back to sleep.
Awake most nights for three months? Ask for CBT-I. Snoring or waking unrefreshed? Ask about a sleep study.
Calm is contagious
So is stress. The most regulated person in the bay sets the tone.
End it with one round of box breathing.
One word for "I'm at capacity."
Say it. Repeat it back. Confirm.
One win, one fix. No blame.
"I can hear Mia's wire is really bothering her."
"We don't have a chair at 3:30."
"Wax tonight, and we'll see her at 8:00 tomorrow."
Note: Pushback? Repeat the same sentence. No apology, no excuse.
Call one trusted person within 24 hours. Decide who now.
Outside the bay
Own the first and last hour / Sleep, movement, food first / Never miss twice / Half the time is a win
Notifications off / Check email twice a day / No tech 7pm to 7am
One peer you can text / A monthly check-in call / One group outside dentistry
Playful, connected, absorbed. Put one real thing on the calendar.
Lever three: Improve the response
Only when you're not burned out. These are small, controlled doses of stress that train your system to recover faster.
Sit tall. Take 20 quick, forceful breaths in and out through the nose, then breathe normally for 30 seconds. Up to 3 rounds. Stop if you feel lightheaded.
Skip bellows breath if pregnant or with uncontrolled blood pressure, glaucoma, epilepsy, or a recent heart or abdominal event. Lightheaded? Sit down.
Finish your shower with 30–60 seconds of cold water. Breathe slowly through it.
Your band workout above, or a short burst of brisk intervals.
Values audit
When your week drifts from your values, it shows up as stress.
What are my three core values?
When am I in flow?
What did I want then that I don't want now?
What would I stop doing to make room?
What does an ideal ordinary Tuesday look like?
Saves automatically. Paste it into your notes or journal.
A regulated day
Pick one to start tomorrow.
Outdoor light / No phone first hour / Breakfast before coffee / Cold shower Lever 3
Chairside sequence / Break before the rush / Lunch without a screen
Something fun / No screens last hour / Yoga nidra
